Magnesium supplements are sold in a dozen chemical forms, and the two that dominate the wellness market are glycinate and citrate. They are genuinely different in ways that matter — just not always in the ways the marketing claims.

What magnesium does, and how much you need

MedlinePlus records that magnesium participates in over 300 biochemical reactions, helping maintain normal nerve and muscle function, supporting the immune system, keeping the heartbeat steady and helping keep bones strong. It also contributes to blood glucose regulation and energy production.

Recommended daily intakes for adults:

  • Men 19–30: 400 mg; men 31 and over: 420 mg
  • Women 19–30: 310 mg; women 31 and over: 320 mg
  • Pregnancy: 350–400 mg; breastfeeding: 310–360 mg

Those figures cover total intake, food included. Dark green leafy vegetables, nuts, legumes, seeds, whole grains, soy products and some fruits all contribute, so a supplement is topping up a total rather than supplying the whole requirement.

The elemental magnesium trap

This is the single most useful thing to understand about magnesium supplements. Magnesium is always sold bound to something else, and the compound weight on the front of the pack is not the magnesium weight.

Magnesium glycinate is a comparatively heavy molecule — magnesium bound to two glycine amino acids — so elemental magnesium is a relatively small fraction of it. The amount per capsule depends on the formulation; the chemical form alone does not establish a capsule count or an appropriate dose. Compare products on the elemental figure or you are not comparing them at all.

How the two forms actually differ

  • Citrate is magnesium bound to citric acid. It is well absorbed and has a genuine, dose-dependent osmotic laxative effect — which is why magnesium citrate is also sold as a bowel preparation. For someone whose goal is regularity that is a feature; for everyone else it is the main tolerability limit.
  • Glycinate (bisglycinate) is magnesium bound to glycine. It is often marketed as gentle on digestion, but the cited sources do not establish a consistent tolerability advantage over citrate. Glycine itself is an amino acid with its own biological roles, which is the basis of the common claim that glycinate is the “calming” form — a plausible mechanism rather than a demonstrated outcome.

MedlinePlus notes that the more readily absorbed supplemental forms include magnesium aspartate, citrate, lactate and chloride. This does not establish a precise absorption ranking between glycinate and citrate.

What the evidence does not establish

There is no authoritative finding that glycinate produces better clinical outcomes than citrate for sleep, anxiety or muscle cramps. Claims of that kind are extrapolated from mechanism and from small studies rather than from head-to-head trials. If a product page states that one form is “clinically proven superior”, treat that as a marketing claim.

Upper limits, deficiency and safety

Supplemental magnesium has its own upper limit, separate from food magnesium, because the mechanism of excess differs. The Institute of Medicine set a tolerable upper intake level of 350 mg per day from supplements alone for adults — see the Dietary Reference Intakes review and the subsequent published re-evaluation of that limit. Food magnesium is not subject to that cap.

MedlinePlus describes early deficiency as loss of appetite, nausea, vomiting and weakness; more pronounced deficiency can produce numbness, tingling and muscle cramps, and severe cases involve dangerously low calcium and potassium. It also notes that side effects from high magnesium intake are uncommon except in people with significantly reduced kidney function, where magnesium can accumulate. Anyone with kidney disease should not take magnesium supplements without medical supervision.

Magnesium can interfere with the absorption of some medicines, including certain antibiotics and bisphosphonates, and separating doses is commonly advised. Check with a pharmacist if you take regular medication.

How to read the label before you buy

Most disappointment with supplements starts at the label rather than the ingredient. Four checks do most of the work:

  • Elemental amount, not compound weight. “500 mg magnesium citrate” and “500 mg elemental magnesium” are very different quantities. The elemental figure is the one that matters, and a label that does not state it is telling you less than it appears to.
  • Serving size against capsule count. A bottle of 120 capsules at three capsules per serving is a 40-day supply, not a four-month one.
  • The full ingredient list, including excipients. Bulking agents, anti-caking agents and capsule material matter to anyone avoiding gelatin, lactose or specific allergens.
  • What the label itself claims. In South Africa, complementary medicines are regulated by SAHPRA. A claim printed on the pack sits inside that framework; a claim added by a retailer's marketing copy does not.
